Drop Sets and Rest-Pause Training Show Similar Gains in Small Trial

A new PubMed-indexed resistance-training study suggests that two popular intensity techniques may land in a similar place when they are built into a structured progressive-overload plan.

The randomized trial assigned 23 resistance-trained adults to either progressive-overload rest-pause training or progressive-overload drop-set training. Participants trained twice per week for eight weeks under supervision and followed a prescribed nutrition protocol. The researchers measured DXA body-composition outcomes and bench press one-repetition maximum before and after the intervention.

Both groups increased lean soft tissue mass and bench press strength. The drop-set group gained about 1.4 kg of lean soft tissue and increased bench press 1RM by about 12.3 kg, while the rest-pause group gained about 1.2 kg of lean soft tissue and increased bench press 1RM by about 9.5 kg. The study did not find a statistically significant between-protocol difference in change, and adiposity-related outcomes were largely stable.

The practical read is not that drop sets and rest-pause sets are magic. The trial was small, mostly male, and lasted eight weeks. It also used supervision and nutrition control, which many lifters do not have. But it does support a useful programming point: advanced set structures may work best when they are part of a progressive plan rather than random finishers added for fatigue.

Why it matters for lifters

For bodybuilders and strength-focused lifters, the study argues against treating one intensity method as automatically superior. Rest-pause and drop sets can both increase training density, but the bigger lever may be whether load, reps, recovery, and total work are progressed consistently.

The findings also make recovery management important. These methods can create high local fatigue, so lifters may need to place them selectively instead of using them on every movement. That is especially true during calorie deficits, high-volume blocks, or phases with heavy compound lifting.

What to watch next

Future research should test larger groups, more women, older lifters, direct muscle-size measures, lower-body outcomes, and longer training blocks. Coaches will also want to know whether one method becomes more useful in specific contexts, such as short sessions, plateau management, or exercises where load changes are easier to control.
